8 Hyrox pacing mistakes that cost you time
Most Hyrox athletes are fitter than their finish time suggests. The gap is pacing. A race with 8 runs and 8 stations punishes anyone who treats the first 20 minutes as a separate event from the last 20.
Research on pacing across endurance sport keeps landing in the same place: even effort distribution beats aggressive starts in events lasting more than a couple of minutes (Abbiss and Laursen, 2008). Hyrox is 60 to 90 minutes of exactly that, interrupted eight times.
Here are the eight mistakes that show up most often, and what to do about each.
1. Going out too hard on the first run
The first 1km feels easy. Fresh legs, adrenaline, a crowd, and everyone around you moving fast.
Athletes routinely run the opening kilometre 20 to 40 seconds faster than their eventual average. That deposit gets repaid with interest at the wall balls.
The fix: set an absolute pace ceiling for run 1 and hold it even if it feels slow. A useful anchor is your target average run pace plus 5 seconds per kilometre. If you finish run 1 feeling like you left something on the table, you paced it correctly.
2. Treating the sled push as a test of strength
The sled push is where the biggest heart rate spikes happen. Athletes attack it, redline, then spend the next 1km run trying to recover instead of running.
The fix: break it into planned segments with short, deliberate resets. Most athletes are faster over the full 50m with three controlled pushes than with one heroic effort and a 40 second recovery leaning on the sled. Push with a low, driving body angle and short steps rather than long lunges.
3. Running the first 200m out of transition at race pace
The legs coming off a station aren't the legs you trained your pace on. This is compromised running, and it has its own physiology.
Athletes who try to hit target pace immediately out of the roxzone either blow up or spend the kilometre oscillating between too fast and walking.
The fix: give yourself 150 to 200m of deliberate build. Start 15 to 20 seconds per kilometre slower than target, then settle. You'll lose 3 seconds and save 20. Training for this specifically is covered in our guide to compromised running.
4. Unbroken wall balls in the first 30 reps
100 wall balls at the end of a race is where pacing decisions get audited. Athletes who go unbroken for 30, then fail, then rest for 45 seconds, are almost always slower than athletes who plan sets from rep one.
The fix: decide your break strategy before the race and follow it even while you feel fine. Sets of 10 to 15 with 5 to 8 second breaks is a reliable structure for most athletes. Break before you need to, not when the bar forces you. The same applies to breaking the burpee broad jumps into sets earlier in the race.
5. Ignoring heart rate on the ski erg and row
The 1000m ski and the 1000m row both sit in the 3 to 5 minute range for most athletes, which is long enough to accumulate serious metabolic cost and short enough to feel survivable while you're doing it.
Athletes pull a personal best split on the row, then discover the damage on the following run.
The fix: target a split you can hold with your breathing under control, usually 5 to 10 seconds per 500m slower than your open PB. On the ski, lead with the hips and let the legs contribute rather than pulling with arms and shoulders alone.
6. Losing 20 seconds a lap in the roxzone
The roxzone is the transition area, and it's the single most overlooked source of lost time in the sport. Twenty seconds of hesitation per transition across eight stations is nearly three minutes.
That's usually more time than any single training adaptation will give you in a block.
The fix: walk the venue beforehand. Know the route from each station to the run entry. Move through the roxzone with intent rather than using it as recovery. We've broken this down in detail in the roxzone strategy guide.
7. Front-loading hydration and then drinking nothing
Athletes either drink nothing during the race or take large volumes at the first two stations and then stop. Both create problems, and in an indoor venue at 25°C with poor airflow, sweat rate is often higher than athletes expect.
The fix: work out your sweat rate in training rather than guessing, then plan small, regular intakes across the race. The ACSM position stand on fluid replacement recommends matching intake to individual sweat losses rather than following a fixed volume, and sodium matters as much as volume for anyone racing longer than 70 minutes. 8. Racing without a target time
Pacing requires a number to pace against. Athletes who go in aiming to "see how it goes" default to racing the people around them, and the people around them are running their own race at their own fitness.
The fix: set a target finish time, back-calculate your average run pace and station splits, then write them on your arm. A simple version: total target minus expected station time, divided by 8, gives your run pace. Rehearse it in a simulation session at least twice in the final 6 weeks.

What is a realistic first run pace for a Hyrox race?
Take your target average run pace and add 5 seconds per kilometre for run 1. For an athlete targeting a 5:30/km average, that means opening around 5:35/km. The opening run should feel comfortably restrained.
Should I pace a Hyrox race evenly or negative split?
Even effort is the goal, which usually produces slightly slower run splits later as fatigue accumulates. A true negative split is rare in Hyrox because the wall balls sit at the end. Aim for consistent effort rather than consistent pace.
How much time do transitions cost in Hyrox?
The roxzone typically accounts for 3 to 6 minutes across a full race depending on venue layout and athlete efficiency. It's one of the largest and cheapest sources of improvement available.
Where do most people lose the most time in Hyrox?
The wall balls and the runs immediately following the sled push and the rope work on the sled pull. Both are downstream of pacing decisions made earlier in the race.
Does pacing matter more than fitness in Hyrox?
Fitness sets your ceiling. Pacing decides how much of that ceiling you reach on the day. Two athletes with identical engines can finish several minutes apart on pacing alone.
