Grip strength training for Hyrox: why your forearms fail first
The Farmers Carry sits at station 7. By the time you get there, you've already done the SkiErg, sled push, sled pull and rowing, and every one of those has been quietly taxing your grip before you've picked up a kettlebell.
Then your heart rate is elevated, blood flow to your forearms drops, your hands are sweating on the handles, and you're asked to carry near-maximal weight for 200m. This is where a lot of races unravel, not because legs gave out, but because grip did.
Why grip fails before legs do
Your forearm muscles are small relative to your quads or glutes. Small muscles fatigue faster under sustained isometric load, and a farmers carry is exactly that: a sustained squeeze, with no moving rep your body can rest between. Add in the accumulated grip fatigue from the sled pull rope and rowing handle before it, and your forearms are already partially spent before the carry even starts.
The instinct under fatigue is to grip harder, white-knuckling the handles. That actually speeds up the fade. A firm but relaxed grip, letting the kettlebells hang from a hook position rather than a clenched fist, activates less forearm muscle for the same hold and buys you more time before failure.
Training grip strength for Hyrox specifically
General grip training (a dead hang here and there) helps, but it doesn't replicate what you actually need on race day: grip endurance under fatigue, not max grip strength in isolation. Train these two things differently.
Max strength (build the ceiling): Heavy farmers carries, 2-3 sets of 20-40m at a weight that's genuinely hard to hold, once or twice a week. This raises your grip strength ceiling so race weight feels lighter relative to your capacity.
Grip endurance (build the floor): Lighter carries for longer distance or time, 60-90 seconds continuous, done when you're already fatigued from other work, ideally at the end of a session rather than fresh. This trains the specific skill you need: holding on when your forearms are already cooked.
Fatigue-stacked practice: Once every week or two, sequence sled work into a carry, mimicking the actual race order. Sled pull into farmers carry. This is the closest simulation you'll get to station 7 arriving with pre-fatigued forearms, and it's the training most people skip because it's uncomfortable.
Grip fatigue starts three stations earlier
Grip fatigue shows up earlier than most people track. The sled pull rope demands a strong hold at an awkward angle. The rowing handle, done at pace for 1000m, is 4-6 minutes of continuous grip load before you've even reached the carry. If you only train grip in isolation, you're training a different problem than the one you'll actually face on race day, which is grip that's already 70% fatigued before the event that tests it most.
This is why the fatigue-stacked practice above matters more than max-strength work alone. A strong grip when fresh doesn't tell you much about a grip that has to hold on after three prior stations have already taken a bite out of it.
The technique fix that costs nothing
Most grip failure in a farmers carry is a technique problem before it's a strength problem. A hook grip, thumb wrapped loosely rather than locked in a full fist, reduces forearm activation and extends how long you can hold a given weight. Practise it in training, not for the first time mid-race.
Gardening gloves are legal in Hyrox and solve the sweaty-handle problem directly if grip slip (rather than fatigue) is your issue. Cheap, effective, worth trying in a training session before you commit to racing in them.
A simple two-day grip programme
You don't need a dedicated grip day to fix this. Two short additions to sessions you're already doing will get you most of the way there.
Day 1 (paired with a strength session): 3 sets of heavy farmers carries, 20-40m, resting 90 seconds between sets. Go heavy enough that the last 5m of each carry is genuinely hard.
Day 2 (paired with a conditioning session, ideally at the end): 2-3 sets of lighter carries for 60-90 seconds continuous, done after you're already fatigued from the main session. This is the one people skip because it's uncomfortable to do tired, which is exactly why it matters.
Every 1-2 weeks: Sequence a sled pull directly into a farmers carry, mimicking the fatigue order of the actual race. Ten minutes added to an existing session, not a separate workout.
Stick with this for four to six weeks before judging whether it's working. Grip endurance responds slower than most strength qualities, so a single good session won't show up on the scoreboard, consistency will.
Recovery matters here too
Grip and forearm recovery gets ignored in most training plans built around legs and lungs. If your forearms are consistently sore or you're losing carry capacity week to week rather than building it, that's a recovery signal, not a "train harder" signal.
