How to take pre-workout for endurance

Pre-workout has a branding problem. It's sold to lifters chasing a pump, so endurance athletes assume it isn't for them. But the main reason it works, caffeine, helps a tempo run or a Hyrox just as much as a heavy set. The question is how to take pre-workout for endurance without the jitters, the crash, or the dash to the toilet mid-session.

Here's how to use it so it actually helps your distance work.

What in a pre-workout helps endurance

Most of the performance in a pre-workout comes from caffeine. It improves endurance and makes a given pace feel easier, which is exactly what you want on a long effort. The evidence here is deep and consistent (Guest et al., 2021).

More is not better. Past your personal sweet spot you get the anxiety and the racing heart without extra performance. That's where pre-workout earns its bad reputation, and it's avoidable.

Bodyweight is the honest way to scale it. A 60kg runner and a 90kg one need different amounts, so a fixed scoop that ignores your size is a blunt tool. Work from your own weight and adjust from there.

Time it properly

Caffeine takes time to work. Take it around 45 to 60 minutes before you start so it's peaking when you need it, not kicking in on your cool-down. For an early session, that means taking it as you head out the door rather than mid-warm-up.

Do you mix pre-workout with water?

If it's a powder, yes. Mix it with enough water that it goes down easily and doesn't sit heavy, usually 300 to 500ml. Too concentrated and it can upset your stomach right when you're about to run.
