Hyrox sled push technique: the angle, the steps, and the stops
The sled push is station two, it arrives 15 minutes into your race, and it's where a lot of otherwise well-paced Hyrox attempts fall apart. 50m for men at 152kg, 50m for women at 102kg, split into four 12.5m lengths. On paper it's under two minutes of work. In practice it can cost you five if you get it wrong.
Hyrox sled push technique comes down to three things you can actually control: the angle you hold, the contact you keep, and the number of times you stop.
The angle is the whole thing
Most people push the sled too upright. Hands high on the uprights, chest tall, legs cycling underneath them. It feels strong and it wastes force straight into the floor.
You want a long body line. Hands low, arms locked, hips low, and a shin angle that looks closer to a sprint start than a walk. The force you're producing has to point horizontally, along the direction of travel. Every degree you stand up sends more of it downwards.
The sled sprint literature backs this up. Research on heavy sled work and acceleration mechanics shows that increasing load pushes athletes into a more forward trunk lean and a longer ground contact, which is exactly the shape that produces horizontal force. Heavy sleds teach the position. The trick is holding it for 50m when your quads are screaming.
Small steps, constant contact
Long strides feel productive, and they cost you. Every long stride includes a flight phase where you're not pushing, and the sled decelerates the moment you stop applying force. On carpet or turf, a stationary sled is dramatically harder to restart than a moving one.
Short, fast, choppy steps keep at least one foot loaded almost all the time. Think about pushing the floor backwards rather than reaching forwards. Your feet stay under you.
And keep your hands where they are. Regripping mid-length is a stop in disguise.
Plan your stops before the race
The best sled splits at your level are rarely unbroken. They're planned. Decide in advance whether you're going one length at a time, two, or all four, and commit to it on the day rather than negotiating with yourself at metre 30.
A reasonable default for a first or second Hyrox: push one full 12.5m length, breathe for five to eight seconds at the turn, go again. Four lengths, three short breaks, no drama. The athletes who blow up are usually the ones who go for two lengths on the first attempt, redline, and then need 40 seconds standing over the sled deciding whether they still enjoy fitness. That debt gets paid two stations later, where how you pace station 4 depends almost entirely on the heart rate you arrive with.
The turn is free rest if you use it well. Set your hands, take two big breaths, go. It's the same principle that governs the rest of your roxzone strategy: small, deliberate savings across the race beat one heroic effort.
How to train it when you don't have the race sled
Most UK gyms don't have a 152kg competition sled on Hyrox carpet. Train the qualities instead.
Heavy sled pushes, short distances. 6 to 10 sets of 15 to 20m at a load heavy enough to slow you down substantially. Research on sled-push load-velocity profiling uses percentage velocity decrement to prescribe load, and heavier loads (well past 30% decrement) are the ones that build the acceleration position. If your push looks fast and comfortable, it's too light for this purpose.
Walking lunges and split squats. The sled is a unilateral, low-heel-contact effort. Rear-foot-elevated split squats and loaded walking lunges carry over better than back squats alone.
Wall sits and isometric holds. Unglamorous, effective. The sled is a sustained quad contraction more than it's an explosive one.
Compromised running off the sled. Push, then run 400m immediately. The legs you have after the sled are a different set of legs, which is the whole problem with compromised running in Hyrox.
Race-day details that cost people time
A handful of things go wrong on the day that have nothing to do with fitness.
Pick your lane and check the carpet. Hyrox venues vary and so does the surface. Watch a heat before yours if you can and see which lanes look faster. Some carpet runs noticeably heavier after a few hundred athletes have been over it.
Grip the uprights low, not the crossbar. The lower you can get your hands while keeping the arms locked, the better your body angle. Athletes who grab the top bar end up pushing at a shallower, weaker angle without noticing.
Straight lines. Drifting sideways adds distance and friction. Pick a point on the wall ahead and drive towards it.
Don't fix your kit mid-push. Sort your laces, sleeves and headphones before you start. Anything you touch during a length costs you the sled's momentum.
Know the turn. You have to bring the sled fully across the line before turning. Cutting it early gets you sent back, which is the most expensive 30 seconds available on the course.
The fatigue side of it
The sled produces one of the sharpest pH drops of the race. High-force, low-oxygen, sustained contraction, and then you're asked to run a kilometre on it.
