Sleep and athletic recovery: the training input most athletes underuse
You can dial in your training, your fuelling, and your supplement stack. If you're sleeping six hours a night, you're leaving most of the adaptation on the table.
Sleep is where the work you did in the session actually turns into fitness. It's also the recovery lever most athletes ignore, because it's unglamorous and it competes with everything else in a busy life. This is what the evidence says, and what to do about it.
What sleep does for a training body
Training is a stress. It breaks things down. The adaptation, the part that makes you fitter, happens during recovery, and a large share of that happens while you sleep.
Deep sleep is when your body releases most of its growth hormone, which supports tissue repair and muscle recovery. Sleep also clears metabolic waste, restores glycogen-related processes, and consolidates motor learning, which is how a movement pattern you drilled today becomes automatic tomorrow. Skimp on sleep and you blunt all of it.
There's also the performance side. In a well-known Stanford study, basketball players who extended their sleep to around 10 hours improved sprint times and shooting accuracy, and reported better mood and less fatigue (Mah et al., sleep extension research on PubMed). What short sleep costs you
The downside is just as measurable. Reviews of sleep restriction in athletes link short sleep to reduced time to exhaustion, impaired glucose metabolism, higher perceived effort, and slower reaction times (sleep and athletic performance reviews on PubMed).
Under-slept, the same session feels harder and your body adapts to it worse. You're paying full price for training and collecting half the return.
There's an injury angle too. Chronic short sleep is associated with higher injury rates in athletes, probably through a mix of slower reactions, worse decision-making, and impaired tissue repair. For anyone deep in a Hyrox or Ironman block, that's a real cost.
The number that matters
Most adults need seven to nine hours. Athletes training hard sit at the top of that range, and some do better with more. The research on extension suggests that if you're currently under-slept, adding sleep is one of the highest-return changes you can make.
Here's the honest part. I train for an Ironman around a full-time job and a side business. Ten hours a night isn't happening most weeks. The goal isn't a perfect number. It's protecting the sleep you can get and stopping the obvious leaks.
How to protect it during a hard block
A few things carry most of the weight.
Keep a consistent wake time. Going to bed and waking at roughly the same time anchors your body clock and improves sleep quality more than almost anything else. Weekends included, within reason.
Get morning light. Ten minutes outside early sets your clock and makes you sleepy at the right time that night.
Watch late caffeine. Caffeine has a half-life of around five to six hours, so an afternoon pre-workout or coffee is still in your system at bedtime. If you train in the evening, that matters. Cool and dark the room. Your core temperature needs to drop to fall asleep. A cooler room helps. So does cutting screen light in the last hour, if you can manage it.
Don't try to fix a bad night with a long lie-in. One rough night is fine. Chasing it by sleeping until noon shifts your clock and makes the next night worse.
