Tart cherry juice for recovery: the dose most athletes get wrong

Tart cherry juice for recovery has better evidence behind it than most things in a supplement cupboard, and it's still misused by nearly everyone who takes it. The research is decent. The timing most people use is wrong, and the dose is usually a fraction of what was studied.

Here's what the trials actually found, what dose they used, and the one situation where you probably shouldn't take it at all.

What's in it

Montmorency tart cherries are dense in anthocyanins, the pigments that make them red. Anthocyanins are polyphenols with antioxidant and anti-inflammatory activity, and they're the reason tart cherry gets studied while sweet cherry mostly doesn't.

The relevant point for athletes: hard eccentric work, running included, causes muscle damage and an inflammatory response. Some of that inflammation is a signal for adaptation. Some of it is just soreness that slows your next session. Tart cherry appears to reduce the second kind more than it interferes with the first, though that distinction is less clean than the marketing suggests.

The marathon study everyone cites

Howatson and colleagues gave marathon runners tart cherry juice concentrate for 5 days before a race and 2 days after, then tracked recovery.

The supplemented group recovered isometric strength faster. Inflammatory markers, including interleukin-6 and C-reactive protein, were lower. So was uric acid, and markers of oxidative damage improved.

That's a real result on a real race, published in the Scandinavian Journal of Medicine and Science in Sports. It's the study that put tart cherry on the map for endurance athletes.

Bell and colleagues followed with cycling work, using a simulated road race protocol, and found reduced inflammation and oxidative stress on the same sort of loading protocol. The direction of effect has been reasonably consistent across studies since. Effect sizes are moderate, not dramatic.

The dose people get wrong

This is where most athletes lose the benefit.

The studies used either 30 mL of tart cherry concentrate twice daily, or roughly 240 to 480 mL of juice twice daily. The concentrate dose is equivalent to something like 90 to 100 whole cherries per serving.

A splash of cherry juice in a smoothie is not that. Neither is a supplement capsule listing 500 mg of tart cherry extract, unless the extract is standardised for anthocyanin content and the label tells you how much. Most don't, which is the whole problem with extract dosing.

The loading protocol matters as much as the amount. Every trial that showed a clear effect started supplementation 4 to 7 days before the hard event and continued for 2 to 3 days after. Taking one glass after a session that already wrecked you is too late for the mechanism to do much.

The sleep angle

Separate line of research, and worth knowing about.

Tart cherries contain melatonin, and Howatson's group also ran a trial on sleep in healthy adults. Supplementation raised circulating melatonin and improved total sleep time and sleep efficiency. The effect was modest, in the region of 25 extra minutes of sleep.

25 minutes isn't life-changing on its own. In a race week where you're travelling, sleeping badly and carrying nerves, it's worth having. And sleep does more for recovery than any supplement on this page.

When not to take it

Here's the trade-off nobody selling cherry juice puts on the bottle.

High-dose antioxidant supplementation can blunt training adaptation. This is well established for vitamin C and vitamin E, where several trials have shown reduced mitochondrial adaptations and blunted strength gains when athletes supplemented heavily through a training block. Reactive oxygen species are part of the signal that tells your body to adapt. Damp the signal, damp the adaptation.

The evidence for polyphenols like tart cherry is weaker and less consistent than for vitamin C and E. But the mechanism is close enough that the sensible position is caution.

So: use tart cherry around competition, congested fixture blocks, and periods where recovering fast matters more than adapting. Skip it during your heaviest build phase, where you actually want the adaptive signal. The athlete taking it every day of the year for 11 months of base training has probably got the trade backwards.

Where it fits for a Hyrox athlete

Realistically, three windows.

Race week. Start 5 days out, continue 2 days after. This is the protocol with the best support.

Back-to-back competition. Doubles plus singles across a weekend, or two races close together, where you need to be functional again quickly and there's no adaptation to protect.

Heavy testing weeks. A block with repeated maximal sessions where soreness is limiting the next session rather than driving progress.

Outside those, food covers it. Berries, beetroot and a diet with actual colour in it get you most of the polyphenol intake without the cost or the adaptation question.

It reduces soreness and inflammatory markers, and it helps sleep a little. Use it around racing rather than year-round, and check that whatever you buy tells you its anthocyanin content.
