Zone 2 training for Hyrox: building the engine that carries the stations
Zone 2 training for Hyrox gets dismissed a lot, usually by people whose 8th kilometre falls apart. The race looks like a high-intensity event, so the training becomes high intensity, and the aerobic base that's supposed to hold the whole thing together never gets built.
Then race day arrives and the runs get slower every lap while the stations feel roughly the same. That's an aerobic problem wearing a strength problem's clothes.
What Zone 2 actually is
Zone 2 is the intensity where you're working aerobically and lactate stays low and stable, roughly 2 mmol/L or below. In heart rate terms it's usually around 60 to 70% of max, though heart rate zones drift with heat, fatigue and caffeine, so they're a guide rather than a law.
The simplest field test: you can hold a full conversation in complete sentences. Not gasping between words, not comfortably silent. If you're answering in three-word bursts, you've gone too hard. Most people run their easy days too fast and their hard days too easy, and end up doing everything at a mediocre middle pace.
Why it matters for a race that isn't easy
A Hyrox is 8km of running broken up by 8 stations. The running is roughly half the total time for most athletes, and it's the part that degrades most under fatigue.
Zone 2 work drives the specific adaptations that hold that together: mitochondrial density, capillary growth in the working muscle, and improved fat oxidation at submaximal paces. Those adaptations mean a given pace costs you less. When you come off the sled with your heart rate at 175 and need to run, a bigger aerobic engine is what brings it back down.
Seiler's work on polarized training in endurance sport found that successful athletes across disciplines spend roughly 75 to 80% of their training volume at low intensity, with the remainder genuinely hard (Seiler, Int J Sports Physiol Perform 2010). Very little in the middle. Hyrox athletes tend to invert this, and it shows up in the back half of the race.
How much you actually need
If you're training 5 days a week, 3 of those sessions should be genuinely easy. That's the whole prescription for most people.
Practically that might look like:
Two easy runs of 40 to 60 minutes at conversational pace. One easy aerobic session on a bike or rower if your legs need a break from impact. Then two hard sessions: one running-specific interval session, one compromised-running or station work session.
The mistake to avoid is turning the easy runs into medium runs because they feel too slow. They're supposed to feel too slow. The adaptation comes from the volume and the duration, not from the effort.
Finding your pace without a lab
You don't need a lactate meter. Three options, in order of how much I'd trust them.
Talk test. Free, surprisingly accurate, works in any weather. Full sentences, nose breathing possible if you're fit enough.
Heart rate. Use a chest strap rather than a wrist optical sensor for steady state work. Set your ceiling at around 70% of your measured max and stay under it, including on hills. Walk the hills if you have to. Most people find this humbling for the first month.
Pace relative to threshold. If you know your 10k race pace, Zone 2 sits roughly 60 to 90 seconds per kilometre slower. Wider gap if you're less trained.
What to cut to make room
This is where it gets uncomfortable. If you're training 5 hours a week and 4 of them are hard, adding Zone 2 on top makes things worse. Something has to go.
Usually it's the third hard session, the one that exists because you felt guilty about an easy day. Cut it. Two genuinely hard sessions a week, executed properly and recovered from, beat four half-recovered ones. Consistency over a 12-week block beats intensity over a good fortnight.

Fuelling the long easy stuff
Zone 2 sessions under 75 minutes generally don't need mid-session fuel. Water is fine. Past 75 minutes, or in heat, hydration and sodium become the limiting factor before energy does.
Sweat sodium losses vary enormously between individuals, roughly 200 to 2000mg per litre, so blanket advice is close to useless here. What holds for everyone: if you're finishing long sessions with a headache, salt crusting on your kit, or cramping in the last 20 minutes, you're likely under-replacing sodium rather than water.

Give it 12 weeks
Aerobic adaptations are slow. Mitochondrial changes take weeks, capillary density takes longer, and none of it shows up in a single session the way an interval workout does.
The marker to watch is pace at a fixed heart rate. Run the same easy loop at the same heart rate ceiling every fortnight and track how long it takes. When that number starts dropping, the engine is getting bigger. That's the signal worth chasing, and it's the one that shows up on race day when everyone else is walking the last 400 metres.
