Beta-alanine for Hyrox: the dose, the tingle, and whether it earns a place
Beta-alanine is the ingredient people recognise by feeling rather than effect. You take it, your face and forearms prickle for 20 minutes, and you assume something is working. The tingle has nothing to do with the benefit.
Beta-alanine for Hyrox is worth understanding properly, because the efforts it helps sit right in the middle of a Hyrox race, and the efforts it doesn't help are most of the rest of it.
How beta-alanine works
Beta-alanine is a precursor. On its own it does very little. Your body combines it with histidine to build carnosine, which is stored in skeletal muscle.
Carnosine is an intracellular buffer. During high-intensity work, hydrogen ions accumulate inside the muscle and pH drops. That acidification interferes with the enzymes driving contraction, and it's a large part of what the burn actually is. Carnosine mops up hydrogen ions and slows the pH slide. That is the job any lactic acid buffer is doing.
The limiting factor is beta-alanine availability. Supplementing raises muscle carnosine content by 40 to 60 percent over several weeks, according to the ISSN position stand on beta-alanine.
Carnosine accumulates slowly. Nothing useful happens on day one.
Which efforts it helps
The evidence is specific about duration, and this is the part worth internalising.
A meta-analysis in the British Journal of Sports Medicine pooled 40 studies and found beta-alanine improved exercise outcomes most clearly in efforts lasting 30 seconds to 10 minutes. Below 30 seconds, phosphocreatine covers the work and pH never becomes the limiter. Above 10 minutes, you're aerobic and buffering matters less.
Map that onto a Hyrox race.
The 1000m ski erg and the 1000m row both sit inside that window for most athletes. So does a set of 100 wall balls once fatigue has arrived. The sled push and pull are shorter and more phosphocreatine-driven, which is creatine's territory rather than beta-alanine's. The 8km of running is aerobic.
So beta-alanine addresses maybe three of the eight stations plus the second half of any station you've gone out too hard on. That's real, and it's also narrower than the marketing suggests.
The pooled effect size is modest. Meaningful in a close race, invisible if your pacing or your run engine is the actual problem.
The dose, and why it takes so long
Standard protocol is 4 to 6g a day for at least 4 weeks. Some studies run 10 to 12 weeks and see carnosine continue climbing.
There is no shortcut. Loading beta-alanine the way you might load creatine doesn't work, because carnosine synthesis is enzyme-limited rather than transport-limited. Taking 10g in one hit gives you a longer tingle and no extra carnosine.
That 4 week minimum is why beta-alanine is a training block supplement. Taking it the morning of a race does nothing at all, which is worth saying plainly because a lot of pre-workout marketing implies otherwise.
Once muscle carnosine is elevated it washes out slowly, over roughly 6 to 15 weeks. A short break won't undo the work.
The tingle, and how to avoid it
Paraesthesia is the technical name. Beta-alanine activates sensory neurons in the skin, most noticeably in the face, neck, scalp and forearms. It starts about 15 minutes after a dose and fades within 30 to 60 minutes.
It's harmless. It's also dose-dependent, so if you don't want it:
- Split the daily total into doses of 1.6g or smaller, taken 3 or 4 times a day
- Take it with a meal
- Use a sustained-release form if your budget stretches to it
The prickle is a marker of a large single dose hitting your bloodstream, and nothing more. Athletes who chase it are chasing the side effect rather than the mechanism.
Where it fits with everything else
Beta-alanine buffers inside the muscle cell. Sodium bicarbonate buffers outside it, in the blood. They work on different sides of the membrane, and a handful of studies suggest stacking them produces a slightly larger effect than either alone. If you're going down that route, read the sodium bicarbonate primer first, because the GI risk on race day is real and needs a rehearsal.
Beta-alanine is not a hydration or electrolyte strategy. If you cramp, that's a sodium and fluid question, and buffering won't touch it.
Interval doesn't sell a beta-alanine product yet. Until then, buy it as a single-ingredient powder from a brand that states the dose per serving.
What to look for on a label
Most pre-workouts that list beta-alanine include 1 to 2g. That's enough to make you tingle and not enough to build carnosine at a useful rate. If beta-alanine is the reason you're buying a pre-workout, check the number.
Undisclosed blends are the bigger problem. If the label groups beta-alanine into a "performance matrix" with one total weight, you cannot know your dose, which means you cannot follow the protocol the research is built on.
Single ingredient, printed dose, 4 to 6g a day, four weeks minimum. That's the whole approach.
The honest summary
Beta-alanine helps efforts between 30 seconds and 10 minutes, by a modest margin, after about a month of daily use. For a Hyrox athlete that means the ski, the row, and the back half of a wall ball set.
It won't help your sled. It won't help your running. It won't do anything on race morning.
If your training block is 8 weeks out and your compromised running is already solid, it's a reasonable addition. If you're still losing time in the roxzone, fix that first. It's free.
