L-theanine and caffeine: the calm-energy pairing for endurance athletes

Caffeine works. That part isn't in dispute. The problem is what comes with it: the jaw tension, the elevated heart rate before you've even warmed up, and the focus that scatters instead of narrowing. L-theanine and caffeine taken together change that profile. You keep the alertness and lose most of the edge.

This is one of the few supplement combinations with a decent evidence base behind it, and it's the reason a lot of well-formulated pre-workouts include theanine alongside their caffeine dose.

What L-theanine actually is

L-theanine is an amino acid found almost exclusively in tea leaves, particularly green tea. It crosses the blood-brain barrier and increases alpha wave activity, the brain state associated with relaxed alertness. Think of the mental state you're in during a long steady run rather than the one you're in five minutes before a race start.

On its own, theanine is mildly calming. It doesn't sedate you and it doesn't impair reaction time. That's the useful bit: it takes the sharp corners off stimulation without dulling the stimulation itself.

Why caffeine and L-theanine work better together

The research on the combination goes back to the late 2000s. Owen and colleagues found that 50mg caffeine with 100mg L-theanine improved accuracy on attention-switching tasks and reduced susceptibility to distraction more than caffeine alone (Nutritional Neuroscience, 2008). Giesbrecht and colleagues followed with similar findings on alertness and task focus, plus a reduction in self-reported tiredness (Nutritional Neuroscience, 2010).

The pattern across studies is consistent. Caffeine drives the arousal. Theanine smooths the anxiety and blood pressure response that often rides along with it. What you're left with is cleaner attention.

For an endurance athlete this matters more than it might for a lifter. A Hyrox race is roughly an hour of decision-making under fatigue: pacing the run, choosing when to break the wall balls, holding technique on the sled when your legs are gone. Scattered attention costs you time in ways that a slightly higher heart rate never will.

The ratio that gets used most

Most of the research uses a 1:2 ratio of caffeine to L-theanine. So 100mg caffeine with 200mg theanine, or 200mg caffeine with 400mg theanine. Some formulations run 1:1, which still works but leans more stimulant-forward.

For caffeine itself, the International Society of Sports Nutrition position stand puts the ergogenic range at 3 to 6 mg per kg of body weight, taken roughly 60 minutes before exercise (Guest et al., JISSN 2021). For a 75kg athlete that's 225mg to 450mg. Most people find the lower end of that range is plenty, especially if they train early and want to sleep that night.

Start at 3mg/kg. If you're a habitual coffee drinker you may need more to feel anything, but chasing the feeling is a bad reason to increase a dose. The performance benefit shows up well below the dose that makes you feel wired.

Timing it around your session

Caffeine peaks in the blood around 45 to 60 minutes after ingestion, though liquid formats tend to hit faster than capsules or powders that need to dissolve. Theanine absorbs on a similar timeline, which is convenient: take them together and they peak together.

The practical version for a morning session: take it as you're getting your kit on, drive or walk to the gym, warm up, and you're at peak concentration when the hard part starts. For an evening session, remember caffeine's half-life is around 5 hours in most people. A 200mg dose at 6pm still leaves 100mg in your system at 11pm. Theanine helps with the jitters, but it won't rescue your sleep.

Where this fits in a real supplement stack

L-theanine is cheap, well tolerated, and has no meaningful downside at the doses used in research. It's one of the easier additions to justify.

It won't make you fitter. It won't raise your VO2 max or buffer lactate or improve your sled push. What it does is make the caffeine you were already taking behave better. That's a modest, specific claim, and it's the kind we prefer to make.

Who should probably skip it

If you're sensitive to caffeine at any dose, adding theanine softens the response but doesn't remove it. If you have a diagnosed cardiovascular condition or you're pregnant, talk to a doctor before adding stimulants of any kind.

And if you're using pre-workout every single session, it's worth asking why. Caffeine tolerance builds within a week or two of daily use. Athletes who cycle it, saving the higher doses for hard sessions and race day, tend to get more out of it than those who take it daily and slowly need more for the same effect.

Take it on the sessions that matter. Skip it on the easy ones. That's most of the strategy.
